How to lose body fat
without losing the muscle.
Fat loss requires eating less energy than you use. That part is simple and not very interesting. What decides whether you like the result is what you keep on the way down, and whether the deficit is one you can actually live in.
The deficit, and why smaller is usually better
A bigger deficit loses weight faster and gets abandoned faster, and more of what it costs you is muscle. A moderate deficit, somewhere around 250 to 500 calories below maintenance, is the range most people can hold for months. Work out your own maintenance first in the calories guide.
Protein protects what you have
In a deficit your body is hunting for energy and muscle is a candidate. Adequate protein plus resistance training is the signal that steers it toward fat instead. This is the single highest leverage thing you can get right while dieting.
Lift, do not only do cardio
Cardio increases the energy you spend, which helps. Resistance training gives your body a reason to hold on to muscle while the deficit runs. Dropping the weights and adding more cardio is the classic route to ending up lighter but softer than you hoped.
Sleep changes the maths
Poor sleep makes appetite harder to manage and training quality worse. If you are sleeping under six hours, a smaller deficit will usually outperform a larger one, because you will actually adhere to it and train properly.
The scale lies day to day
Bodyweight moves daily with water, food volume, salt, sleep and, for women, the menstrual cycle. None of that is fat. Look at the trend across two to three weeks. If both weight and performance have stalled for that long, adjust something. Before that, you are reacting to noise.

Plan the exit
Coming out of a deficit deliberately, by raising calories back toward maintenance over a few weeks, is what stops the weight returning by accident. A plan that ends at day ninety with no next step is only half a plan.
No guarantees
Rate of fat loss varies with adherence, starting point, sleep, stress, medication and medical factors, and it is not linear. Anyone promising a fixed result in a fixed time is describing marketing. This is general fitness information, not medical advice.
