How to build muscle,
and what actually matters.

Muscle is built by giving a muscle more work than it is used to, repeatedly, while eating and sleeping enough to repair it. Nearly everything else people argue about is detail sitting on top of those three things.

1. Progressive overload is the mechanism

If the work never increases, there is no reason for the body to change. Overload can come from more weight, more reps at the same weight, more sets, better control, or shorter rest. Weight is simply the easiest to measure. This is covered in depth in the progressive overload guide.

2. Enough protein

Protein supplies the raw material. Aim for the top of the 1.4 to 2.0 g per kg range when building, so around 2.0 g per kilogram of bodyweight. See the protein guide for the detail.

3. A small calorie surplus

Building tissue takes energy, so eating slightly above maintenance helps. Slightly. The rate at which you can add muscle has a ceiling that eating more does not raise, so a large surplus mostly adds fat. Somewhere around 150 to 325 calories above maintenance is a sensible band, depending on how fast you want to move.

What matters less than people think

Exercise selection
Beyond covering the major patterns, the specific movement matters far less than whether you progress it
Training to failure every set
Useful occasionally, costly as a default, because it eats into recovery

Recovery is where it happens

Muscle is repaired between sessions, not during them. Training hard on very little sleep mostly buys fatigue. If your sleep is genuinely poor, fixing that will do more than changing your programme.

How long it takes

Slower than the internet suggests. Beginners gain fastest, and the rate slows as you get closer to your genetic potential. Training age, sleep, food and consistency all move the number, which is why nobody can honestly tell you what you will gain in ninety days. What ninety days reliably does is build the habit and give you measurable progress on the lifts.

The part that decides it

Turning up for months. A mediocre programme done consistently beats an optimal one done for three weeks, every time.
